Liveaboard dive trips offer access to some of the world’s best diving. With frequent dives and potentially short surface intervals, strenuous exercise isn’t recommended. 

This series of low-intensity exercises is designed specifically to stretch and strengthen in the limited space available on liveaboard dive trips. These movements help improve posture, mobility, and flexibility while counteracting the physical demands of diving and sedentary time. 


Thoracic Towel Stretch

  1. Fold a towel in half, and roll it lengthwise to create a firm cylinder.
  2. Lie on your back with the towel under your spine and the end of the towel supporting the base of your head.
  3. Bend your knees, and place your feet flat on the floor.
  4. Extend your arms to make a T-shape with your upper body.
  5. Rest in this position for three to five minutes, breathing slowly and allowing gravity to open the chest.

Tip: This exercise should provide a chest stretch and back extension without pain. Stop immediately if you feel pain or discomfort.

Modifikasi: Use a softer, looser towel to reduce the intensity if the stretch feels too strong on your spine.

Tantangan: Slowly slide your arms along the floor from the T-position to overhead, pausing wherever you feel a stretch to open the shoulders and chest. Use two rolled towels together to increase the intensity.


Figure-Four Stretch

  1. Lie flat on your back with both knees bent and feet on the floor.
  2. Cross your right ankle over your left thigh just above the knee, forming a figure-four shape.
  3. Gently press the right knee away from your body with one hand while pulling the left thigh slowly toward your chest.
  4. Hold for 45 seconds, breathing slowly, and then switch sides. Perform three holds per side.

Tip: Press the knee away rather than just pulling the leg in.

Modifikasi: Perform while seated in a chair by crossing one ankle over the opposite thigh and leaning gently forward from the hips to feel the stretch.

Tantangan: Lift the bottom foot off the floor, and hold the shin with both hands to increase the stretch intensity.


Thoracic Extension Over Rolled Towel

  1. Roll a bath towel or dry wetsuit into a firm cylinder approximately 3 to 4 inches (8 to 10 centimeters) in diameter.
  2. Lie on your back, and place the roll horizontally across your upper back, just below armpit level, with your knees bent.
  3. Allow your head and hips to relax toward the floor, with your arms folded across your chest or extended overhead.
  4. Breathe deeply into the stretch, and hold for two to three minutes.
  5. Shift the roll one to two vertebrae higher and repeat. Work through three positions from lower to upper thoracic.

Tip: This should feel like a gentle release. Stop immediately if you feel any pain or discomfort.

Modifikasi: Reduce the intensity by using a softer roll made from a smaller towel.

Tantangan: Extend your legs for a deeper stretch.


Dead Bug

  1. Lie on your back with your arms extended toward the ceiling, your feet up, and both knees bent at 90 degrees (tabletop position).
  2. Gently press your lower back flat against the floor. Maintain this contact throughout the exercise.
  3. Slowly lower your right arm overhead and extend your left leg toward the floor, stopping before the lower back lifts.
  4. Hold the extended position for two to three seconds, and then return slowly and under control.
  5. Alternate sides for 10 to 15 repetitions per side, and rest briefly. Repeat for three sets.

Tip: If your lower back rises off the floor, reduce the range of motion rather than allowing your back to arch.

Modifikasi: Extend one limb at a time instead of using the opposite arm and leg combination.

Tantangan: Hold the position for three to five seconds.


Side-Lying Clamshell

  1. Lie on your side with your hips and shoulders stacked, your head resting on your lower arm, and your knees bent to approximately 45 degrees.
  2. Keep your feet together throughout the movement.
  3. Rotate the top knee upward as far as possible without rolling the pelvis backward (imagine your pelvis is pinned to a wall behind you).
  4. Hold the open position for one second, and then lower slowly over two counts.
  5. Complete 10 to 15 repetitions, and then roll over and repeat on the opposite side. Repeat for three sets.

Tip: Focus on keeping the rest of your body stable.

Modifikasi: Reduce the range of motion if you have hip discomfort.

Tantangan: Loop a resistance band just above both knees. The band should be taut, even in the starting position.


Supine Marching

  1. Lie on your back with your knees bent, your feet flat on the floor, and your arms resting at your sides.
  2. Gently press the lower back toward the floor by lightly engaging the abdominal muscles to maintain this subtle engagement throughout.
  3. Slowly lift one foot 2 to 3 inches (5 to 8 cm) off the floor. Hold for two seconds, and then lower it.
  4. Alternate legs in a slow, deliberate rhythm for 10 to 15 total repetitions. Rest briefly, and repeat for three sets.

Tip: Keep your lower back in contact with the floor as each leg lifts. If your lower back rises, lower the height you raise your foot.

Modifikasi: Begin by sliding your foot along the floor rather than lifting it. This adjustment removes the balance challenge.

Tantangan: Hold the position for three to five seconds.


CATATAN: To avoid an increased risk of decompression sickness, DAN® recommends that divers avoid strenuous exercise for 24 hours after making a dive. During your annual physical exam or following any changes in your health status, consult your physician to ensure you have medical clearance to dive.
